Advanced Hypertrophy Block
Five days a week with volume that climbs across the block and then resets. For lifters who have already spent years earning the recovery capacity to run it.
Last updated: 1 July 2026
Overview
Five sessions a week, volume rising across four weeks, then a deload and a reset at a slightly higher baseline.
The distinguishing feature of advanced training is not harder exercises or exotic techniques. It is that progression happens across a block rather than within a session, and that volume is deliberately cycled rather than held flat.
Do not run this with under two years of consistent training behind you. The volume is not the point; the ability to recover from it is.
Quick Answer
An advanced hypertrophy block progressively increases weekly volume over three to four weeks before deloading, typically running five sessions per week and reaching 18 to 22 hard sets per muscle group at the peak week.
Key Points
- Volume climbs weekly, then resets after a deload.
- Five sessions: two upper, two lower, one weak point day.
- Intensity techniques on isolation work only, and sparingly.
- The deload is part of the programme, not a break from it.
- Requires 7 to 9 hours of sleep and calories at or above maintenance.
Volume progression
| Week | Sets per exercise | Effort |
|---|---|---|
| 1 | Base, as written | 2 to 3 RIR |
| 2 | Base plus 1 on compounds | 2 RIR |
| 3 | Base plus 1 on everything | 1 RIR |
| 4 | Base plus 2 on isolation | 0 to 1 RIR |
| 5 | Half the sets, 60 percent load | Deload |
At the end of week 5, start again at week 1 with slightly heavier weights. Three cycles is a fifteen week block.

Day 5: Weak point and arms
Pick the two muscles you most want to bring up and give them 6 to 8 sets each, then finish with arms.
| Slot | Example if shoulders and back lag |
|---|---|
| Weak point 1 | [Lateral raise](/wiki/exercises/lateral-raise) 4 x 15, [Dumbbell shoulder press](/wiki/exercises/dumbbell-shoulder-press) 3 x 12 |
| Weak point 2 | [Single arm dumbbell row](/wiki/exercises/dumbbell-row) 4 x 12, [Lat pulldown](/wiki/exercises/lat-pulldown) 3 x 15 |
| Arms | [Barbell curl](/wiki/exercises/barbell-curl) 3 x 10, [Dip](/wiki/exercises/dip) 3 x 12 |
Intensity techniques
Used sparingly, on isolation work, on the final set only.
| Technique | How | Where |
|---|---|---|
| Drop set | Reduce 25 percent, continue to failure | Last set of lateral raises, curls, extensions |
| Rest pause | Failure, 15 sec rest, more reps, repeat twice | Last set of machine work |
| Lengthened partials | Failure, then partials in the stretched position | Last set of flyes, curls, lateral raises |
Never on compound lifts. The fatigue cost on a heavy squat or bench outweighs anything they add, and technique degrades exactly where it matters most.
What makes this advanced
| Feature | Why it is not for intermediates |
|---|---|
| 18 to 22 sets per muscle at peak | Beyond most intermediates' recovery |
| Volume cycling across weeks | Requires an accurate sense of your own fatigue |
| Weak point day | Assumes you know which muscles lag |
| Intensity techniques | Only useful once basic progression is exhausted |
If your main lifts are still progressing on an [upper lower routine](/wiki/articles/upper-lower-4-day-routine), stay there. This block will not produce faster results, just more fatigue.
Common Mistakes
| Mistake | Why it causes problems | Better approach |
|---|---|---|
| Starting at week 4 volume | Nowhere left to progress | Start at base and build |
| Skipping the deload | The whole block depends on it | Week 5 is mandatory |
| Intensity techniques on compounds | High fatigue, degraded technique | Isolation only |
| Running it in a deficit | Recovery cannot support the volume | Maintenance or above |
| Running it at under 2 years training | Volume outpaces recovery | Earn it first |
Frequently Asked Questions
How many sets per muscle at peak week?
Around 18 to 22 for the muscles being emphasised. That is the top of the useful range and it is not sustainable indefinitely, which is why it resets.
Can I run this while cutting?
Not well. The volume assumes you can recover, and a deficit impairs that. Use the [fat loss routine](/wiki/articles/fat-loss-training-routine) instead.
How long should the whole block last?
Three cycles of five weeks, so fifteen weeks, then a lighter maintenance phase or a strength block before repeating.
Do I need intensity techniques?
No. They are a small refinement at the end of a set. Progressive overload across the block does the real work.
