Runners who lift get faster and get injured less. Here is what to do in the gym, and how to fit it around a running week without wrecking either.

Runners avoid the gym because they worry lifting will make them heavy and slow. In practice, heavy strength training improves running economy and reduces injury rates, without adding meaningful bulk on the volume runners actually do.

The mechanism is not more muscle. It is a stiffer, more efficient spring: each stride costs slightly less energy.

The rule that matters: never let the gym compromise the quality of your key running sessions. Running is the sport, lifting is support.

What runners under-train

  • -Calves and soleus. They take an enormous amount of load every stride and are chronically under-strengthened. Include both bent knee and straight leg calf work.
  • -Hamstrings. Eccentric strength here matters for both speed and injury resilience.
  • -Hips and trunk in the frontal plane. Running is a single leg activity; side planks and single leg work address the stability that long runs expose.

Will you get bulky

Almost certainly not. Building meaningful muscle requires a calorie surplus, high training volume, and time. A runner doing 40 miles a week on two short gym sessions has none of those conditions.

Most runners who add strength training gain one to two kilograms at most, and typically get faster in the process.
