Strength Programming Basics

How to build a strength programme that progresses: main lifts, rep schemes, when to add weight, and how to handle the point where linear progress ends.

Overview

A strength programme is a plan for making specific lifts heavier over time. Everything in it should serve that.

The structure is simpler than most published programmes suggest: pick a small number of lifts, train them heavy and often enough, add weight in a planned way, and back off before you stall rather than after.

Start with the simplest scheme that still progresses. Complexity is what you reach for when simple stops working, not before.

Everyone runs out of session-to-session progress. When two sessions in a row miss the prescribed reps despite good sleep and food, it is time to move to a slower model rather than to keep grinding.

Accessories

Accessories fix the specific thing limiting a main lift.

Two to four accessories per session is plenty. If accessories are leaving you too tired for the main lifts, the priorities are the wrong way round.

Deloads

A deload is a planned reduction in load or volume, typically every four to eight weeks or when performance flattens.

A simple version: same exercises, same sets, roughly 60 percent of normal working weight, for one week. You should finish the week feeling like you could have done more. That is the point.

How long should a strength block be?

Eight to twelve weeks, ending with a deload and, if you want, a test week.

Should I train to failure on main lifts?

No. Keep one to three reps in reserve. Failure on heavy compounds costs a lot of recovery and adds injury risk without much benefit.

How often should I test my max?

Every three to four months at most. Estimated maxes from your working sets tell you nearly as much at a fraction of the cost.

Can I build strength and size in the same programme?

Yes. Heavy low-rep work for the main lifts plus moderate-rep accessory work covers both, and that is what most well-designed programmes do.
