Nearly everybody who fails at meal prep fails the same way: they cook seven identical containers on Sunday, eat four of them, and cannot face the fifth.

The fix is not more discipline. It is prepping components rather than meals, so the same three hours of cooking produces a week of different plates.

One safety note about rice

Cooked rice is the one item worth handling carefully. NHS advice is to cool it as quickly as possible, ideally within an hour, refrigerate it, and eat it within a day, reheating only once and until steaming hot. Uncooked rice can carry spores that survive cooking and multiply if it is left standing warm.

If a week of rice is what you wanted, cook it fresh or freeze portions instead.

A ninety minute session

1. Oven on. Chicken on one tray, vegetables on another. Both cook unattended.

2. Hob. Mince in a pan, rice or pasta in a pot.

3. While those run. Portion containers, chop anything raw, make a sauce.

4. Cool fast, then refrigerate. Do not stack warm containers.

5. Label with the day. The fridge is where good intentions go to be forgotten.

Prioritise protein

If you only prep one thing, prep protein. Carbohydrate is easy to add in minutes, vegetables can be frozen, and nobody has ever missed their target because they failed to prepare rice.

Protein is the macro people miss, and they miss it because hitting 40g at lunch with no plan usually means a sandwich that contains 15g.

Freezer backup

Two or three frozen portions of something you like are the difference between a bad day costing you one meal and costing you the week. Chilli, curry and bolognese all freeze and reheat well.

This is the single highest value part of the whole system and takes no extra cooking, only cooking slightly more once.
